10 x band pull aparts

8x single arm DB overhead press (3 sec up and 3 sec down)

5 x push ups

20 sec plank hold

Metcon (No Measure)

Strength.

Over head press (DB or Barbell) x 6

7x heavy med ball to shoulder

7x Burpee over med ball

50 single under

*every 2 min pause = 10/8 cal sprint on cardio
